Swimming does not load bone. That is exactly why it is kind to joints, and exactly why it is insufficient on its own. Water carries your weight, so your skeleton never gets the mechanical signal that tells it to stay dense. If the pool is your main exercise, two short strength sessions a week are not optional — they are the part of your health that swimming cannot supply. And for swimmers specifically, the most valuable exercises are not the ones that look impressive. They are the boring ones that keep your shoulder in its socket.

What Swimming Gives, and What It Does Not

This is not a criticism of swimming. It is the reason swimmers should lift, and the reason lifters should swim.
The Three Things That Matter for Swimmers
The rotator cuff and upper back. Freestyle drives the arm overhead thousands of times a session. The muscles that hold the shoulder blade in place and stop the joint impinging are small, unglamorous, and almost never trained. External rotations, band pull-aparts, rows. Light. Frequent.
The posterior chain and trunk. Glutes, hamstrings, and a trunk that holds a line. This is what keeps your hips up in the water, and it is why a swimmer with a strong core stops fighting their own body position.
Anything that loads bone. Squats, deadlifts, carries, step-ups — done properly, at a weight you can control. This is the bone-density work. It does not need to be heavy to count, and it does need to be progressive.
A Sensible Week
- Two sessions, thirty minutes each. More is not required for a swimmer whose main sport is swimming.
- Full body, both sessions. A push, a pull, a squat or hinge, a carry, and rotator cuff work.
- Not on the day before a hard swim. Tired shoulders swim badly and get injured.
- Never add strength volume and swim volume in the same week. Pick one to progress.
- Start absurdly light. Especially overhead. Your shoulder has enough on.
- Progress slowly. Bone adapts on a longer timescale than muscle.
What to Skip
- Heavy overhead pressing, at least early on. Your shoulder already works overhead for hours a week.
- High-volume bench pressing. It tightens the front of a chest that swimming already tightens.
- Behind-the-neck anything.
- Endless abdominal crunches. They strengthen; they do not reveal, and they do not fix a body position.
- Training to failure the day before a session that matters.
- Copying a bodybuilding programme. Different sport, different goal, different recovery budget.
Safety
If you have never lifted, get taught. A few sessions with a qualified coach prevents years of avoidable problems, exactly as it does in swimming.
See a doctor before starting if you have a heart condition, high blood pressure, are pregnant, take medication affecting heart rate or blood pressure, or have not exercised in years. Straining and breath-holding under load raise blood pressure sharply — breathe out on the effort, and never hold your breath through a heavy repetition.
Shoulder pain in a swimmer is an overuse injury. Reduce swim volume, remove paddles, and see a physiotherapist. Do not try to strengthen through it — loading an impinged shoulder makes it worse.
Knee pain, particularly from breaststroke, is the same story. Stop the stroke and get it assessed.
And in the pool: never use breath-holding or hypoxic sets. Prolonged or repeated breath-holding, especially after hyperventilating, causes shallow-water blackout, a silent and warningless loss of consciousness that has drowned strong swimmers in supervised pools.
Why This Matters More With Every Decade
Bone density declines with age, faster after menopause. Muscle mass declines from midlife unless it is actively defended.
Swimming will keep your heart and lungs in excellent condition into your eighties and do essentially nothing for either of those. Two half-hours a week will.
That is the whole argument, and it is the one thing a swimming school should be honest enough to tell you: the pool is not sufficient.
Where to Start
With your swimming, if the stroke has never been assessed — most adults are working twice as hard as necessary, and no amount of strength work fixes a dropped elbow.
