Cardio Training Exercises: Why Your Heart Rate Lies in Water

If you bring your land heart-rate zones into a swimming pool you will train too easily and conclude that swimming is not proper cardio. It is. Your heart rate simply reads lower in water at the same effort — commonly by a noticeable margin — because you are horizontal, the water is cooler than air, and hydrostatic pressure assists blood return to the heart. The number is not wrong. Your interpretation of it is. Judge swimming intensity by breathing, by stroke count, and by the clock on the wall.

Why the Number Drops

Three things happen when you get in.

You go horizontal. Your heart no longer works against gravity to return blood from your legs.

Water pressure squeezes you. Hydrostatic pressure assists venous return, so each beat moves more blood and fewer beats are needed.

You are cooler. Heat drives heart rate up on land; water carries it away.

The practical consequence: a swimmer working genuinely hard may see a heart rate that would represent easy jogging. Chase the land number and you will swim harder than is useful, or — more often — assume you are not working and give up on the pool.

If you want to use heart rate in the pool, build a swimming-specific baseline over several weeks and compare it only against itself. Never against your running zones.

Structuring Cardio in the Water

Three different sessions a week, not the same one repeated. Most adults swim thirty lengths at one unvarying pace and are surprised that after a year they are no fitter.

Endurance. Eight hundred metres continuous at a pace you could hold a conversation at. Then 4 x 100m at the same pace, twenty seconds rest.

Intervals. 8 x 50m hard, resting until your breathing settles. 100m easy. 6 x 25m sprint, thirty seconds rest. This is your genuine cardio work and it should feel like it.

Technique. Drills, kicking on the side, counting strokes. Slow and unglamorous. It is what makes the other two sessions possible.

Never do intervals on consecutive days.

Why Technique Limits Your Cardio

Here is what a coach sees. A fit runner arrives, swims two lengths, and stops gasping. Not because their heart cannot cope — it demonstrably can — but because they are holding their breath and their hips are sinking, so every stroke fights drag.

You cannot get a cardiovascular training stimulus from an activity you can only sustain for forty seconds.

So the fastest route to better cardio in the pool is not a harder set. It is a coach on the deck, once, telling you to breathe out continuously and look at the bottom of the pool.

Common Mistakes

  • Bringing land heart-rate zones to the pool. They do not transfer.
  • Concluding swimming is not real cardio. Your watch is lying, not the sport.
  • Swimming the same session every time. The body adapts, then stops.
  • Only swimming easy. Continuous laps at one pace produce a swimmer who can swim forever at one pace.
  • Only swimming hard. No aerobic base, no recovery, eventually no shoulder.
  • Chasing intensity before technique. You cannot train a system you cannot sustain for two minutes.
  • Using hypoxic sets to “increase the challenge”. See below.

Safety

Swim where a lifeguard is on duty, and never alone. Condominium pools frequently have none.

Never use breath-holding or hypoxic sets to make a session feel harder. Prolonged or repeated breath-holding, especially after hyperventilating, causes shallow-water blackout — a silent, warningless loss of consciousness that has drowned fit, experienced swimmers in supervised pools. There is no cardiovascular benefit that justifies it.

See a doctor before starting or increasing intensity if you have a heart condition, high blood pressure, are managing diabetes, are pregnant, take medication affecting heart rate, or have not exercised in years. Chest pain, dizziness or unusual breathlessness means you get out and seek medical advice — not that you finish the set.

You sweat in the water and never notice. Keep a bottle on the wall.

Shoulder pain means stop and see a physiotherapist.

What Swimming Is Genuinely Good For

Excellent cardiovascular fitness, almost no joint load, comfortable in this climate, and sustainable into your eighties. It builds no bone density, so add two short land strength sessions a week.

And it is pleasant enough that people keep doing it, which no gym cardio machine has ever managed.

If your stroke has never been assessed, that is the highest-yield thing available — through private swimming lessons or group swimming classes. Structure the week with our beginner swimming routine.
